Exercise guide

Dumbbell Clean

The Dumbbell Clean moves two dumbbells from the floor to the shoulders through a powerful extension of the hips, knees, and ankles. The hamstrings, glutes, quadriceps, calves, back, traps, shoulders, forearms, and grip all contribute. The lifter then receives the weights with bent knees before standing.

Training context

Why use the Dumbbell Clean?

Dumbbells allow each arm to move independently and may be more accessible than a barbell for some lifters. The exercise still requires coordinated lower-body drive, timing, and a controlled receiving position.

The weights should travel close to the body. Pulling early with the arms makes the movement less efficient and can cause the dumbbells to swing away.

Technique overview

Extend before pulling under the weights

Begin with the dumbbells near the feet and the torso braced. Push through the floor and extend the hips, knees, and ankles while keeping the arms long. After reaching full extension, bend the elbows and move beneath the dumbbells to receive them at the shoulders. Stand fully before lowering or resetting.

Treat this as an overview and use a range, pace, and setup you can control.
