Exercise guide

Heavy Bag Thrust

The Heavy Bag Thrust is an explosive push performed against a suspended heavy bag. The chest, shoulders, and triceps drive the bag away while the abdominals help transfer force through the torso. The athlete must also receive the bag safely as it swings back.

Training context

Why Use the Heavy Bag Thrust?

The moving target creates a different challenge from pressing a fixed weight. Each repetition requires an explosive push followed by enough control to manage the bag's return.

The bag should hang securely and the surrounding area must remain clear. Its swing should be predictable enough that the athlete can receive it without being knocked out of position.

Technique overview

Push from a stable stance and control the return

Stand beside or slightly behind the bag in a wide staggered stance. Place the hand securely at chest height, rotate through the torso, and drive the bag away with a fast push. Follow its return with the hand and body rather than allowing it to strike unexpectedly. Reset the feet before repeating.

Treat this as an overview and use a range, pace, and setup you can control.
